This calculator asks for three pieces of information. Your age is used only to estimate maximum heart rate with the Tanaka equation; it does not need to be your training age. Your resting heart rate should ideally be measured first thing in the morning before getting out of bed, while lying quietly and relaxed. Use the average of three morning readings for a steadier value. How the Numbers Are Calculated

Maximum heart rate is estimated as 208 minus 0.7 times age. This Tanaka formula was developed as a more accurate alternative to the old “220 minus age” rule, although it is still an estimate. Once estimated max HR is known, the calculator subtracts your resting HR to find heart rate reserve (HRR). Zone 1 is defined as the range between 50% and 60% of that reserve.

Karvonen formula: Target HR = (HRmax − HRrest) × intensity + HRrest.

Max HR formula: HRmax = 208 − 0.7 × age.

The reserve method personalizes the zone based on your resting HR. Two people of the same age can have different Zone 1 ranges if their resting heart rates differ. For the simpler percentage-of-max method, the calculator just takes 50% and 60% of the estimated max HR, without considering resting HR.

Worked Examples

Example 1: A 30-year-old with a resting HR of 60 bpm using the Karvonen method. Estimated max HR = 208 − 21 = 187 bpm. Heart rate reserve = 187 − 60 = 127 bpm. Lower edge = 60 + (127 × 0.50) = 124 bpm. Upper edge = 60 + (127 × 0.60) = 136 bpm. The Zone 1 range is about 124–136 bpm.

Example 2: A 50-year-old with a resting HR of 70 bpm using the percentage-of-max method. Estimated max HR = 208 − 35 = 173 bpm. Lower = 173 × 0.50 = 86 bpm. Upper = 173 × 0.60 = 104 bpm. The Zone 1 range is about 86–104 bpm.

Tips for Training in Zone 1

Zone 1 is often called very light or active recovery intensity. In practice, you should be able to talk in full sentences and feel little to no breathlessness. Use this range for warm-ups, cooldowns, easy aerobic base mileage, long slow runs, recovery rides, and beginner fitness programs. Keep most easy sessions at the lower half of the range, especially when you are tired.

Wearing a chest-strap heart rate monitor gives more reliable readings than optical wrist sensors during steady exercise. Use the talk test to confirm the number: if you are breathing noticeably hard or unable to speak comfortably, you may be above Zone 1 even if the monitor disagrees.

Limitations & Accuracy Notes

Heart rate formulas are estimates; individual max HR can differ by 10 bpm or more from the Tanaka prediction. Resting HR changes with sleep quality, hydration, stress, caffeine, heat, altitude, and recent training. Measure it under consistent conditions. The Karvonen method depends heavily on resting HR accuracy, so a poor resting measurement will shift the entire zone.

People taking beta blockers or other heart-rate-altering medications may have a blunted heart rate response. The calculated range may not match perceived exertion. In these cases, use the Rate of Perceived Exertion (RPE) or talk test alongside the numbers and consult a healthcare professional.
